Emma had been losing weight for ten weeks, slowly and steadily, until week eleven. The scales stalled. She looked back at her food diary and spotted the problem: she was eating around 65 g of protein a day for a 72 kg body. The rest of her calories came from cereal, pasta, and evening biscuits. She was eating at a deficit. She just was not eating protein.

4 reasons protein outperforms every other macro
Thermic Effect: your body burns 20-30% of protein calories just to digest it
When you eat 100 kcal of protein, your gut, liver and cells burn 20-30 kcal processing it. The same 100 kcal of fat costs just 0-3 kcal to digest, and carbs cost 5-10 kcal. Eating more protein is, literally, eating fewer net calories.
Satiety: protein is the most filling macro per calorie
Protein suppresses ghrelin (your hunger hormone) and raises GLP-1 and PYY (your fullness hormones) more than any other macro. Studies show people eating high-protein diets consume 300-400 fewer calories a day without consciously trying.
Muscle preservation: stops your body cannibalising itself
In a calorie deficit, your body looks for energy anywhere it can find it, including your own muscle tissue. High protein intake suppresses this. More of your weight loss comes from fat rather than muscle, meaning you look leaner and your metabolism stays higher.
Sarcopenia prevention: vital after 30
After age 30, the body loses 3-8% of muscle mass per decade without active effort. This process, known as sarcopenia, accelerates dramatically on low-protein diets. Adequate protein is the single most evidence-backed strategy for staying lean and strong as you age.
The myth that stops women eating enough protein
“If I eat that much protein I’ll get bulky.”
This is the single most common concern, and it is worth addressing directly. Building visible bulk requires a sustained calorie surplus (eating more than your TDEE for months), very heavy resistance training, and for most women it is still extremely difficult because testosterone levels are 10-20 times lower than in men.
Muscle is dense. It occupies less space than fat by volume. A woman who gains 2 kg of muscle and loses 2 kg of fat looks noticeably smaller, even though the scales read identical. The fear of bulk is actually a fear of the one thing that gives the lean, toned appearance most people are after.
High protein + fat loss deficit = lean, not bulky. Every time.
How much protein do you actually need?
The current scientific consensus (from meta-analyses of over 40 studies) for people in a calorie deficit who want to preserve muscle:

1.6 g/kg bodyweight
70 kg person: 112 g/day
Optimal range
Active / preserving or gaining muscle
2.0-2.2 g/kg bodyweight
70 kg person: 140-154 g/day
Aim for 30-35 g protein per meal
Spreading protein across 3-4 meals maximises muscle protein synthesis. One giant chicken breast at dinner followed by a minimal breakfast is significantly less effective than consistent protein across all meals.
Use your goal bodyweight if you have more than 10 kg to lose, as this prevents overestimating your target.

4 strategies to hit your target effortlessly
Anchor every meal
Anchor every meal with a protein source first. Before adding rice, bread, or vegetables, decide your protein, then build around it.
High-protein fridge defaults
Keep Greek yogurt and cottage cheese in the fridge at all times. Both deliver 20+ g of protein for under 150 kcal. Perfect snacks or breakfast bases.
Batch cook Sundays
Batch-cook a protein on Sunday. Roasted chicken thighs, hard-boiled eggs, or a large tin of tuna. Ready-to-grab protein removes the decision entirely.
Shakes as insurance
Use a shake as insurance, not as a replacement. If you need an extra 20-25 g to hit your target and you are not hungry enough for food, a shake is a practical solution.
