Volume Foods: Eat More, Not Less

Why low-calorie, high-fibre foods like green vegetables and wheat bran fill you up for next to nothing, and how to use energy density to eat more while staying in a deficit.

A shift in thinking

Most people picture a calorie deficit as a plate with less food on it. That is one way to do it, and it is also the fastest route to feeling hungry, irritable, and ready to quit by Thursday.

There is a better lever: change what is on the plate, not just how much. Some foods deliver a large, satisfying portion for very few calories. Nutrition researchers call this energy density, and learning to use it is one of the simplest ways to stay in a deficit without feeling like you are dieting at all.

This lesson is about eating more food, not less, while still moving toward your goal.

Same fullness, very different calories

Energy density is simply calories per gram of food. Foods high in water and fibre, and low in fat and sugar, take up a lot of room in your stomach for very little energy. Foods low in water and high in fat pack a lot of energy into a small space.

Low energy density

Fills you up for very few calories

  • Green salad (300 g) — roughly 60 kcal
  • Broccoli, courgette, peppers — 25–35 kcal per 100 g
  • Vegetable soup — 60–100 kcal per bowl
  • Edamame, cucumber, berries

High energy density

Small portion, large calorie count

  • Crisps — roughly 550 kcal per 100 g
  • Cheese — roughly 400 kcal per 100 g
  • Nut butter, oils, chocolate
  • Not foods to avoid, just foods to measure with more care

What the research actually shows

Studies led by nutrition researcher Barbara Rolls at Penn State, going back over two decades, consistently find that people eat a fairly constant weight of food per day, almost regardless of its calorie content. Serve the same volume of a lower energy-density meal, and people report feeling just as full, while eating meaningfully fewer calories.

A large systematic review of carbohydrate quality published in The Lancet (Reynolds et al., 2019) also found that higher fibre intake, the main driver of volume in foods like vegetables, legumes and wholegrains, was linked to lower rates of heart disease, stroke, type 2 diabetes and bowel cancer, with reductions of roughly 15–30% comparing the highest to the lowest intake groups.

Wheat bran, oats, and vegetables with skins on all add bulk and fibre for very little calorie cost.

4 ways to use this every day

Start with a big salad or soup

A large, low-calorie starter takes the edge off hunger before the higher-calorie part of the meal arrives, so you naturally eat less of it.

Bulk out a dish with vegetables

Add courgette, mushrooms, spinach or peppers to a curry, pasta sauce, or stir fry. The dish gets bigger, not just the same size with more calories added.

Add a spoon of wheat bran or oats

Stirred into porridge or a smoothie, wheat bran adds meaningful fibre and bulk for next to no calories, and helps keep digestion regular.

Keep higher energy-dense foods, just measure them

Cheese, nuts, and oils are not off-limits. Because a small amount carries a lot of energy, a quick weigh or a level tablespoon keeps portions honest.
